You join a gym with a friend. Six weeks later, they look like a bodybuilder. You look… well, you look like you’ve been doing pushups. Is it unfair? Yes. Is it science-backed? Also yes.
Not everyone builds muscle at the same speed.
“If you put a group of people on a resistance training program, the range of responses striking,” says Stuart Phillips, a kinesiology professor. Some gain a ton of mass. Others… well, not so much.
Here is the good news: You can build muscle. It’s not magic. It’s biology. And understanding why you’re lagging is the only way to catch up.
The Genetic Lottery: Fiber Types and Metabolism
Let’s start with the cards you were dealt. Your genetics dictate your starting line. This includes your metabolism, how you recover, and your muscle fiber makeup.
Exercise physiologist Mark Kovacs points out that the ratio of your muscle fibers matters immensely. You have fast-twitch fibers and slow-twitch fibers.
Fast-twitch fibers? They’re built for explosion. Sprinting. Powerlifting. They have a much higher potential for growth. Slow-twitch fibers are for endurance. If you’re packed with fast-twitch fibers, you’re genetically predisposed to gain muscle faster. If you’re slow-twitch dominant? It’s going to take more work to see those same hypertrophy gains.

You can’t change your fiber type ratio. Not really. Sure, consistent training can shift things slightly, but you can’t exactly swap your slow-twitch for fast-twitch on a whim. Accept it. Then optimize what you can control.
Age, Recovery, and the “Newbie” Bonus
Younger folks (think under mid-30s) often see faster results. Why? Their bodies produce higher levels of muscle-repairing hormones. They synthesize protein more efficiently. They bounce back faster.
Older adults? They might need an extra day of rest. That doesn’t mean they can’t build muscle. It just means their recovery curve is steeper.
Then there’s the phenomenon of “newbie gains.” If you’re new to lifting, your brain is learning to recruit the right muscles. You’re getting stronger neurologically before you see physical size. You might see noticeable changes in just two to three months.
Someone who has been lifting for ten years? It might take them six months to get the same relative gain. Comparing your Chapter 3 to their Chapter 15 is a recipe for frustration. Don’t do it.
Training Quality: The Engine of Growth
Genetics load the gun. Training pulls the trigger.
Specifically, you need progressive overload. This isn’t just a buzzword. It means gradually increasing the demands on your body. Heavier weights. More reps. Extra sets.
If your workout feels the same today as it did last month, your body has no incentive to change. You’ll hit a plateau. Period.

Form matters, too. Bad form? You’re cheating yourself of the stimulus you need to grow.
Nutrition: Fueling the Repair
You create micro-tears in muscle fibers when you lift. Food is how you fix them.
Protein provides amino acids. These are the bricks. Carbs are the crew. They replenish glycogen, the energy source your muscles burn through training. Without enough protein, your body literally cannot build new tissue.
Natalie White, a certified personal trainer, recommends a meal of lean protein, whole grains, and veggies before and after training. It’s a cycle: stress the muscle. Refuel. Repair. Repeat.
Aim for about 1.4 to 1.6 grams of protein per kilogram of bodyweight. For a 150-pound person, that’s roughly 95 to 130 grams a day. Chicken. Fish. Beans. Tofu. It doesn’t have to be complicated, but it does have to be sufficient.
The Silent Killer: Sleep
Most muscle growth happens when you’re unconscious.
During sleep, your body repairs damaged tissue. It restores energy. It releases the hormones that make your muscles grow. Skimp on sleep, and you blunt the adaptation you worked hard for.
Kovacs recommends seven to nine hours. Consistently. It’s not a suggestion. It’s part of the job description.
How to Maximize Your Gains
You can’t control your genetics. You can control your effort.
Prioritize progressive overload. Make workouts harder over time. It’s that simple.
Eat enough protein. Hit your targets. Use powders if you need to, but whole foods are king.
Sleep like it’s your job. Recovery isn’t optional.
Stay consistent. The people you think have “great genetics” are often just the people who didn’t skip.
Start with two or three full-body strength sessions per week. Give it two months. Most people see measurable strength gains in that window. Visible definition might take a bit longer.
But here’s the truth: Everyone can build muscle. The rate is variable. The result is not.
Stop watching your friend’s mirror. Look at your own progress last month. Then lift again tomorrow.
